Research consistently points to 16–19°C (60–67°F) as the optimal bedroom temperature range for most adults. Core body temperature must drop 1–1.5°C to initiate and maintain deep sleep, and a cool room supports that descent. Most bedrooms are kept warmer than this — living-room comfortable, which is precisely the problem. The temperature that feels pleasant while reading on the sofa is working against you once the lights go out, because sleeping and waking bodies want different things. A room that feels slightly too cool when you first get under the covers is usually a room set correctly for the seven hours that follow.

Here’s the physiology behind the number, why the range has a spread rather than a single magic value, the counterintuitive role of warm baths, and what to do when you can’t control your thermostat.

Why your body needs to cool down to sleep deeply

Thermoregulation — the body’s continuous process of maintaining core temperature within a narrow range, by producing, conserving, or shedding heat.

Sleep and body temperature run on the same clock. Your core temperature follows a daily rhythm — highest in the early evening, lowest in the small hours before dawn — and the descent between those two points is not a side effect of sleep but part of the machinery that produces it. Research on thermoregulation and sleep, including a widely cited review by Okamoto-Mizuno and Mizuno, shows that sleep onset normally occurs on the steepest part of the nightly temperature decline, and that heat exposure which blocks the decline increases wakefulness and reduces both slow-wave and REM sleep.

The drop is modest in absolute terms — around 1–1.5°C of core temperature across the night — but the body has to work to achieve it. It does so mainly by pushing warm blood to the skin, especially at the hands and feet, and radiating heat away. That’s why warm feet at bedtime are associated with falling asleep faster in the sleep-onset literature: dilated blood vessels in the extremities are the body’s radiators, and radiators need somewhere for the heat to go.

That “somewhere” is your bedroom. A room in the 16–19°C range gives the heat a gradient to flow down. Why it’s a range, not a single number

The honest answer to “what exact temperature?” is that the research supports a range, and where you personally land inside it depends on factors the studies can’t set for you:

Bedding and clothing carry most of the load. Sleep researchers distinguish the room’s air temperature from the microclimate under your duvet, which typically sits far warmer — around 30°C and up against the skin. A heavy winter duvet in a 19°C room and a light summer one in a 16°C room can produce a similar microclimate. This is why the range works: you tune the last few degrees with bedding, not the thermostat.

Bodies differ. Body composition, age, and hormonal status all shift thermal comfort. Menopausal women experiencing night sweats often do better at the cooler end; older adults, whose thermoregulation responds more slowly, sometimes prefer the warmer end. Couples who run at different temperatures have a genuinely elegant fix in the Scandinavian sleep method — separate duvets, individually tuned microclimates, one shared bed.

Humidity matters more than most guides admit. Humid warmth impairs sleep more than dry warmth at the same temperature, because humidity blocks the evaporative cooling your body relies on. In a muggy heatwave, moving air (a fan) can matter as much as the thermometer reading.

Below roughly 15°C, the evidence turns the other way: rooms cold enough to trigger shivering or vasoconstriction fragment sleep rather than deepening it. Cold is a tool with a dose, not a virtue in itself.

The warm bath paradox: heating yourself to cool down

Here’s the part that trips people up: one of the better-supported ways to cool your core before bed is to warm yourself up first.

A 2019 meta-analysis of water-based passive body heating studies (Haghayegh and colleagues, covering 17 studies) found that a warm bath or shower of around 40–42.5°C, taken 1–2 hours before bedtime, was associated with falling asleep faster and with modest improvements in sleep quality. The mechanism is the point: warm water draws blood to the skin and opens the peripheral radiators wide. When you step out, all that dilated surface area sheds heat rapidly, and your core temperature drops faster and further than it would have unaided. The bath doesn’t warm you into sleep — it engineers a steeper cooling curve.

Timing is what makes it work. Immediately before bed, you’re still in the heated phase; 1–2 hours before, you climb into bed right as the rebound cooling takes hold. This slots naturally into the middle of an evening wind-down routine, where a warm shower already earns its place for other reasons.

The same timing logic runs in reverse for cold exposure. A cold shower is stimulating and triggers a warming response afterwards — useful in the morning, counterproductive close to bedtime. If you’re following a cold shower protocol, keep it to the front half of the day.

Practical setup: getting to 16–19°C in the real world

If you control the heat: set the bedroom thermostat lower than the rest of the home — 17–18°C is a sensible starting point — and let bedding do the fine-tuning. Programmable systems can drop the temperature 30–60 minutes before bed and raise it before your alarm, since waking is easier as your body temperature rises.

If you don’t (or it’s summer): work the levers you have. Ventilate the bedroom in the evening once outdoor air is cooler than indoor. Keep blinds or shutters closed through hot afternoons — a bedroom that never heats up doesn’t need to cool down. Use a fan for airflow and evaporative cooling. Choose breathable bedding (cotton, linen, wool) over synthetics that trap humidity, and go lighter on the duvet before you reach for anything else.

Warm feet, cool room. If cold feet keep you awake at the cooler end of the range, socks in bed are a legitimate, research-adjacent fix: warming the feet promotes exactly the peripheral heat loss that helps sleep onset. It sounds like it should be cheating. It isn’t.

Don’t chase the number obsessively. The range is a target, not a pass/fail test. If your bedroom sits at 20°C and you sleep well, the thermometer doesn’t outrank your experience.

Frequently asked questions

Is 20°C too warm for sleeping?
It’s slightly above the research-supported range but not dramatically so, and light bedding can compensate. If you sleep well at 20°C, there’s no problem to fix. If you sleep restlessly or wake up hot, dropping toward 17–18°C is one of the cheapest sleep experiments available — try it for a week.

Should a baby’s room be the same temperature?
No — infant guidance is its own category. Safe-sleep recommendations from pediatric authorities generally advise around 16–20°C and warn specifically against overheating, but bedding, sleepwear, and safe-sleep rules for infants differ substantially from adult advice. Why do I wake up hot at night?
Common causes: a room or duvet warmer than your nightly temperature drop wants, synthetic bedding trapping humidity, alcohol before bed (which disrupts thermoregulation along with sleep stages), and hormonal shifts such as menopause. Persistent drenching night sweats without an obvious cause are worth raising with a doctor.

Do warm baths before bed help or hurt sleep?
Help — with the right timing. Research suggests a warm bath or shower 1–2 hours before bed is associated with faster sleep onset, because the post-bath rebound cooling steepens your core temperature drop. Taken immediately before bed, you skip the cooling phase and may feel too warm instead.

Does sleeping in a cold room burn more calories?
