You can track sleep meaningfully with three low-tech signals: a consistent morning alertness rating (1–10 scale), sleep-window logging (bed time and wake time), and a weekly energy pattern review. Research on consumer wearables shows their sleep-stage accuracy is limited anyway. The uncomfortable truth of the tracker industry is that the measurements you can take with a pencil are the ones that hold up best, while the impressive-looking ones — deep sleep minutes, REM percentages, proprietary “sleep scores” — are the ones the validation research treats most skeptically. Here’s how to run a low-tech tracking system that actually answers useful questions, what wearables genuinely measure well, and when tracking of any kind starts working against you.
What wearables actually measure — and how accurate that is
A wrist wearable does not measure sleep. It measures movement and heart signals, then runs them through an algorithm that estimates sleep. The gold standard those estimates are checked against is polysomnography — the full lab setup with electrodes recording brain waves, the only method that directly observes sleep stages.
Validation research comparing consumer wearables with polysomnography — including a series of studies by de Zambotti and colleagues — finds a consistent pattern. Wearables are reasonably good at the coarse question: asleep or awake, and roughly how long. They perform substantially worse on sleep staging. Devices tend to overestimate total sleep, struggle to detect quiet wakefulness (lying still while awake reads as sleep), and misclassify stages often enough that a night’s reported “deep sleep minutes” can differ markedly from what the lab electrodes recorded. A frequently cited benchmark across this literature: epoch-by-epoch stage agreement for consumer devices commonly lands around 50–65% — far better than chance, far short of a measurement you should reorganize your life around.
None of this makes wearables useless — trends across weeks are more trustworthy than any single night’s stage breakdown. But it reframes the question. If the reliable part of a tracker’s output is duration, timing, and consistency, you can capture all three without buying anything.
The three-signal low-tech system
The system that follows is a simplified cousin of the sleep diary used in clinical practice and research — the Consensus Sleep Diary (Carney and colleagues, 2012) remains a standard instrument in sleep medicine precisely because self-report, done consistently, is genuinely informative. This version is stripped to what a busy person will actually maintain.
Signal 1: the morning alertness rating. Within 30 minutes of waking — before coffee — rate how restored you feel, 1 to 10. Don’t overthink the number; the value is in the trend, not the precision. This single subjective score is your outcome measure: it’s the thing sleep is for, and it captures the net effect of everything (duration, quality, alcohol, stress) in one honest digit. Interestingly, subjective restoration also tracks how you’ll function that day at least as well as a wearable’s score does — your experience of your sleep is data, not noise.
Signal 2: the sleep window. Note the time you got into bed intending to sleep, and the time you got up. Two timestamps, ten seconds. From these you get approximate duration, and — more importantly — timing consistency, which the behavioral sleep literature treats as one of the most powerful levers there is. Optionally add one tally mark if you remember significant night waking; if 3am wake-ups are your specific issue, that tally becomes your key metric.
Signal 3: the weekly pattern review. Once a week, look back over seven days of ratings and windows and ask three questions. Which nights scored best, and what did those evenings have in common? How consistent were my wake times (the spread between earliest and latest)? Did anything I changed this week — earlier caffeine cutoff, cooler bedroom, alcohol-free nights — move the morning numbers? This review is where tracking becomes useful: a single data point is trivia; a weekly pattern is an experiment result.
That’s the whole system. Paper by the bed, a notes app, or a calendar — the medium doesn’t matter. What matters is that it takes under a minute a day, which is why it survives week three when app-based enthusiasm has faded.
Running experiments instead of collecting data
Data without a question is clutter. The low-tech system earns its minute a day when you use it to test one change at a time, for one to two weeks each, against your morning ratings. Good candidate experiments, in rough order of expected payoff: fixing your wake time to a ±30-minute window; moving your caffeine cutoff earlier per the 10-3-2-1-0 rule; cooling the bedroom into the 16–19°C range; and two alcohol-free weeks as a baseline reset.

When tracking backfires: orthosomnia
Orthosomnia — a pattern, named in the sleep-medicine literature, in which preoccupation with achieving perfect sleep-tracker data itself becomes a source of anxiety that worsens sleep.
The term was coined in a 2017 case series by Baron and colleagues, describing patients who arrived at sleep clinics distressed by their tracker scores — in some cases insisting the device knew their sleep better than they did, even when lab testing found their sleep essentially normal. The mechanism is a nasty little loop: worry about a bad score raises pre-sleep arousal, arousal genuinely degrades sleep, the score confirms the worry. Given that the stage data driving the anxiety is the least accurate thing the device produces, this is a high price for questionable information.
Signs tracking has crossed the line, with any method: checking your score determines your mood before the day has said anything; you feel tired after seeing a bad score for a night that had felt fine; bedtime carries a performance pressure it didn’t used to. The fix is a tracking holiday — two weeks of nothing but the morning rating, or nothing at all. Sleep is one of the few domains where trying harder directly makes you worse; effort raises arousal, and arousal is the enemy.
